1. BARSKI SNATCH:  (all snatches are from the hang and no straps are allowed). you will perform 3 reps for each set. work up to 70%x3 reps x 5 sets.
2. snatch pulls: work up to 90%x3, 95%x3, 100%x2, 105%x1.  straps are allowed.
3. snatch balance no dip: work up to a heavy single.  this will  not be very much weight.  get to the heavy single in 3 sets after a warm up.  then…..snatch balance with a dip: get to a heavier single than first exercise in 3 sets.
4.  50 total evil wheels!!  if you do not have an evil wheel put a 5 lb plate on any bar.  put knees on ab mat…roll bar out to a complete position and touch nose or forehead on floor….pause 2 sec…..return to kneeling position.   (this is really evil)

1. back squats: 72%x3 x 10
2. front squats: 75%x3x3 (between each set perform 5 box jumps and a moderate height.  not easy, not max.
3. good mornings: 3 x 10 using weight down to a 45 degree angle (same angle as the launch position or mid thigh on the pulls)…..on the last rep #10 explode from that launch/mid thigh position.
4. ab rollers:  take a barbell load 2.5 or 5 kg on each side.  kneel and push bar away from you as far as possible….then roll back to the starting position.  if you can do these without kneeling you are a he-man, or a she-woman!!!  at 68 i did one.  i always kneel on a ab mat to get the reps in. do 3 sets x 10 reps.

BARBELL CLUB WORK

1. 2 position cleans+1 jerk:  1 st rep is from the floor this wk and 2nd rep is from the mid thigh hang (launch) work up to 70% x1+1+1 x 2 sets. 75% x1+1+1 x 3 sets. rest 90 sec between sets.  make sure you are hitting the same mid thigh position from the floor.  critical!!!  after the hang clean do a split jerk.
2.positional clean pulls: set up with bar, lift bar 2 ” off ground, then at middle of knee, then 2-3″ above the knees, then to the down position, then stand.  hold each position 2-3 sec.  feel the squeeze and feel the hamstrings activate.  on the way down retrace your positions and holding them for 2-3 sec.  use 80%x1, 85%x1x2
3. rack jerk behind neck: i love this exercise for confidence.  work on footwork.  one does not have to worry about face.  concentrate on straight dip and straight drive.  work up to a heavy single in no more than 6 reps.

3. box jumps: 25 total on a box adjust to you your level.  i want this to be med to hard….as it should be after the squats. but do not let your ego get in the way. if 21″ is too tough go down….but if it is too easy, go higher.
4. back extensions x 10 reps x 3 sets use weight on back.
5. sit ups with weight behind head.  have someone hold heels.  3 x 10 reps.  get that stomach strong.

BARBELL CLUB WORK

1. 2 position snatch:  1 st rep is from the floor this wk and 2nd rep is from the mid thigh hang (launch) work up to 70% x1+1 x 2 sets. 75% x1+1 x 3 sets. rest 90 sec between sets.  make sure you are hitting the same mid thigh position from the floor.  critical!!!
2.positional snatch pulls: set up with bar, lift bar 2 ” off ground, then at middle of knee, then 2-3″ above the knees, then to the down position, then stand.  hold each position 2-3 sec.  feel the squeeze and feel the hamstrings activate.  on the way down retrace your positions and holding them for 2-3 sec.  use 80%x1, 85%x1x2
3. snatch push press + ohs +sotts press.  this is a tough exercise and one cannot use % of max.  do 1 snatch pp+1 ohs+2 sotts presses.  you select the weight.  perform 5 sets trying to increase weight but with good form.

3. rack jerks behind neck: establish a heavy single in 5 sets.  take as much rest between sets as needed.
4. db bench press palms facing each other.  have someone hand you the db: 5 total sets and a total of 30 reps.  establish the weight that will allow you to do that.  no more than 6 reps in each set.

1. 3 pos snatch+snatch pull:  first do 1 snatch pull from floor for position.  making sure to hit the proper mid thigh(launch position) then snatch x 1, mid thigh (launch x 1) high hang x 1.  this is tough…the high hang will be the killer.  so maintain proper form.  your weight will be lighter than normal.  work up to 50% x 1+1+1+1, 55% x 1+1+1+1, 60%x1+1+1+1.  the key here is to make the floor snatch look just like the snatch pull.
2. snatch deadlifts off 2″block: work up to 90%x3, 95%x3, then next set stay off blocks and pull 100%x3.
3. snatch pp+snatch drops. (first snatch push press the wt. then from the bar overhead drop into an overhead squat. 1+1 x 5 sets, you select the weight.
